Hitting your daily protein total and spreading it sensibly are two different jobs, and most people only do the first. This works out your total, splits it into doses that clear the threshold worth clearing, and lays them across your actual waking hours.

The four numbers this is built on

The International Society of Sports Nutrition's position stand on protein and exercise gives a set of numbered conclusions, and four of them do all the work here.[1] Position 2 sets the daily total at 1.4 to 2.0 grams per kilogram of bodyweight for most people who train. Position 4 puts the per-dose target at about 0.25 grams per kilogram, or 20 to 40 grams in absolute terms. Position 5 says those doses should carry 700 to 3,000 milligrams of leucine. Position 6 recommends spreading them evenly, every three to four hours.

Put together, those four give you a schedule rather than a target: a total, a dose size, a quality check on the dose, and a spacing rule. The calculator applies all four at once and tells you when they conflict, which they routinely do at three meals a day for a larger athlete.

Said the way I would say it out loud

Your muscles can only use so much protein at once for building. Past that, the extra is still used — for energy, for everything else your body does with amino acids — but it is not adding to the muscle-building signal. So instead of two enormous protein meals, you get more out of the same total by splitting it into three or four decent ones spread across the day.

Why the per-meal dose has a ceiling

Muscle protein synthesis responds to a feed in a dose-dependent way up to a point and then plateaus. Feed a trained person twenty grams of high-quality protein after resistance training and synthesis rises sharply. Feed forty and you get somewhat more, particularly after whole-body training. Feed eighty and the additional protein is largely directed toward oxidation and other uses rather than further increasing the synthetic response.

The reason to care is arithmetic rather than waste. If your daily total is 140 grams and you eat it as 20, 20 and 100, only two of those three feeds delivered a full building stimulus. The same 140 grams as four feeds of 35 delivers four. Nothing was lost in the first arrangement, but something was left on the table.

The nuance worth knowing is that the ceiling is not as hard as it was once described. More recent work following protein oxidation and synthesis over much longer windows found that very large doses continue contributing to net protein balance for far longer than the classic four-hour studies could detect. The practical guidance has not changed much — even spacing is still the sensible default — but "anything over 30 grams is wasted" was always an overstatement and is now a clearly outdated one.

Leucine, and why the source matters

Leucine is the amino acid that acts as the trigger. It signals to the cell, through the mTOR pathway, that building materials have arrived. Below a certain leucine content, a protein feed does not fully switch synthesis on regardless of how many total grams it contains, which is why the position stand specifies leucine rather than just protein.

The calculator estimates leucine at about 8.5 percent of the protein you eat, which is reasonable for a mixed diet. Whey sits higher, around 10 to 11 percent, which is a large part of why it performs well in acute studies. Most plant proteins sit lower — wheat protein is nearer 7 percent and low in lysine besides. That does not make plant-based eating a problem, but it does mean a plant-based athlete should aim at the upper end of the daily range and use somewhat larger per-meal doses, or lean on soy, pea and other higher-leucine sources.

Said the way I would say it out loud

Think of leucine as the light switch and the rest of the protein as the building materials. You need enough leucine in a meal to flip the switch, and then enough total protein to actually build with. Animal proteins and soy flip the switch easily. If you eat mostly plants, you just need a bit more on the plate to get the same effect.

The anabolic window is much wider than you were told

The idea that you have thirty to sixty minutes after training to get protein in or the session is wasted has not survived scrutiny. The ISSN's position is that the anabolic effect of resistance exercise lasts at least twenty-four hours, though it diminishes as time passes, and that both pre- and post-exercise protein produce benefit.[1] A separate position stand on nutrient timing reaches the same conclusion.[2]

What actually matters is total daily protein first, sensible distribution second, and proximity to the session a distant third. If you train fasted first thing, getting protein in reasonably soon afterwards is worth doing. If you ate a normal meal two hours before training, amino acids are still elevated in your bloodstream and there is no urgency whatsoever. The window is a barn door, not a keyhole.

Pre-sleep protein, which is the one timing trick with real support

Overnight is the longest stretch most people go without protein, and the evidence that feeding across it helps is reasonably good. The position stand notes that 30 to 40 grams of casein before bed increases overnight muscle protein synthesis and metabolic rate.[1] Casein specifically, because it clots in the stomach and releases amino acids slowly over several hours, which is exactly the property you want for an eight-hour fast.

Practically, that is a serving of cottage cheese, Greek yoghurt or a casein shake. It is not essential, and it does not rescue an inadequate daily total, but if you are already hitting your numbers and want one more lever, this is a reasonable one to pull.

Common questions

Is too much protein bad for my kidneys?

In people with healthy kidneys, high protein intakes across the ranges athletes actually eat have not been shown to cause kidney damage, and the ISSN position stand addresses this directly. The picture is different if you already have chronic kidney disease, in which case protein intake is something to work out with your nephrologist and dietitian rather than a calculator.

Should I count protein from bread, rice and vegetables?

Toward your daily total, yes — it adds up to more than people expect. Toward a per-meal dose that is meant to trigger muscle protein synthesis, be more careful, because the leucine content and amino acid profile of those sources is poorer. A meal built around a genuine protein source plus incidental protein from the sides is the right mental model.

Do I need a protein powder?

No. It is a convenience, not a requirement, and food-first is a perfectly good approach if you can hit your total. Powder earns its place when your target is high, your appetite is limited, or you train at times that make a real meal impractical. If you use one and you compete in a tested sport, buy something with third-party certification such as NSF Certified for Sport or Informed Sport.

Six small feeds or three big ones?

Three to five is the practical range. Six often pushes individual doses below the threshold worth clearing unless your total is high, and it makes for a fiddly day. Three works fine for larger athletes with high totals but leaves long gaps. Four is the default here because it clears the dose threshold for most people while landing feeds roughly four hours apart.

What if I do intermittent fasting?

Compressing your feeds into an eight-hour window means either fewer doses or doses stacked closer than the three-to-four-hour spacing. You can still build muscle — total daily protein remains the dominant variable — but you are giving up some of the distribution advantage. If the eating pattern works for you in every other respect, keep it and push your daily total toward the top of the range.
